Which Exercise Helps You Sleep Best? A Study of 1,348 People Ranks Yoga, Tai Chi, and Walking
There's little debate that exercise helps you sleep better. In recent years, multiple randomized controlled trials (RCTs) have repeatedly confirmed that people who exercise regularly enjoy higher sleep quality and efficiency, wake less often at night, and fall asleep faster[1–3].
But when it comes to which exercise helps sleep most, most people's intuition is wrong.
1. "Train harder, sleep better" isn't the whole story
Many people default to a single logic — exhaustion: HIIT, long runs, heavy lifting… push your heart rate to the max, drain yourself completely, and fall asleep the moment your head hits the pillow. The motto is "wear yourself out so insomnia can't catch up."
If you happen to be someone who sleeps well after being worn out, keep it up — there's nothing wrong with that.
But research gives a counterintuitive answer: the most sleep-friendly exercise is not the high-intensity kind that wipes you out. It's the kind that sounds like barely any exercise at all —
Mind-body exercise. A few familiar examples: yoga, tai chi, walking.
Don't underestimate these slow movements. They really can help you "move gently by day, and drift off at night."
2. What is "mind-body exercise"?
Mind-body exercise isn't one specific activity. It's a category of movement that brings your attention back to the present moment and focuses on bodily sensation. Three keywords define it:
- Slow: an unhurried pace, no explosive power;
- Focused: no distractions, no phone, no rushing to "get it done";
- Breath-synced: movement paired with breathing, shifting the brain from "fight-or-flight" mode into "rest-and-recover" mode.
Common mind-body exercises include yoga, tai chi, Pilates, walking meditation, and breath-led stretching.
3. What the research says: slow movement really is best for sleep
A 2025 systematic review and network meta-analysis published in BMJ Evidence-Based Medicine[6] pooled 22 high-quality randomized controlled trials covering 1,348 insomnia patients, comparing 13 different sleep interventions — 7 of them exercise-based:
- Yoga
- Tai chi
- Walking or jogging
- Aerobic + strength training
- Strength training alone
- Aerobic exercise combined with psychotherapy
- Mixed aerobic exercise
The finding: among all exercise types, the slow-paced yoga, tai chi, and walking/jogging delivered the strongest sleep benefits, ranking — yoga > tai chi > walking/jogging.
On some measures, yoga's sleep benefits even approached those of cognitive behavioral therapy (CBT), the first-line treatment for insomnia. The researchers concluded that these exercises not only improve sleep effectively — they may one day become first-line interventions in their own right.
Top 1 · Yoga: the most comprehensive improvement
Based on sleep-diary data, compared with usual-care control groups, yoga improved multiple sleep metrics:
- Total sleep time: up by about 111 minutes on average
- Sleep efficiency: improved by about 15.6%
- Night awakenings: reduced by about 56 minutes per night
- Sleep onset: falling asleep about 29 minutes earlier on average
Top 2 · Tai chi: steady results that last
Tai chi also performed well across multiple measures, with some benefits persisting at long-term follow-up:
- Better sleep quality: improved subjective sleep experience
- Total sleep time: up by about 52 minutes
- Night awakening time: reduced by about 36 minutes per night
- Sleep onset: falling asleep about 25 minutes earlier on average
Top 3 · Walking or jogging: improves your daytime state
While the gains in sleep duration are smaller than the first two, walking or jogging (jogging here means slower than your usual running pace) clearly improves how you feel during the day: it lowers the Insomnia Severity Index (ISI — a lower score means better sleep), easing daytime fatigue and poor concentration.
4. Why does "slow" actually work?
The intensity of mind-body exercises like yoga and tai chi varies a lot with personal skill and practice style. Their sleep benefits don't come from simply "tiring the body out" — there are deeper neural and physiological mechanisms at work.
01 · Regulating the nervous system, helping the brain "switch off"
Take yoga: it significantly improves subjective sleep quality, likely because of its emphasis on body awareness, breath control, and attention training.
Neurophysiology research suggests yoga may boost the activity of the GABA system (a calming neurotransmitter) while dampening overactivation of the amygdala — the brain region that processes fear and anxiety[7, 8].
In other words, yoga eases the anxious and low moods that commonly block sleep, helping the brain shift more smoothly from wakefulness into rest.
02 · Switching the body from "fight mode" to "rest mode"
Take tai chi: a slow, flowing mind-body practice that emphasizes breath control and physical relaxation.
Studies show tai chi enhances parasympathetic nervous system activity and suppresses the sympathetic nervous system, easing the "hyperarousal" state so common under stress and anxiety[9].
Tai chi movements themselves are like a slow-moving meditation — steadier emotions, a cognitive sigh of relief. Even short-term practice may lift sleep quality.
03 · The general sleep benefits of exercise
Take walking and jogging: these improve sleep through multiple pathways:
- Raising energy expenditure, so the body "wants" sleep more;
- Lowering cortisol (the stress hormone), helping you relax;
- Strengthening emotional regulation, reducing pre-sleep irritability;
- Promoting melatonin secretion, anchoring a regular body clock;
- Increasing the proportion of deep sleep, so sleep runs deeper.
Stacked together, these physiological and psychological mechanisms improve overall sleep architecture — showing up in studies as significant drops in Insomnia Severity Index (ISI) scores[10].
5. Poor sleeper? Try this "exercise-for-sleep prescription"
The key to mind-body exercise isn't how hard you train — it's whether you actually slow your body and nervous system down. Movement that is slow-paced, moderate in intensity, and synced with your breathing helps the body switch from "daytime mode" into "rest mode."
If you're just starting out
- ☐ Walk for 15 minutes after dinner — no phone, no earbuds — focusing on the sound of your footsteps and breathing. That's really "walking meditation," a perfect pre-sleep transition.
- ☐ 10 minutes before bed, do 3 stretches with deep breathing. There are plenty of guided audio/videos to follow (search "bedtime yoga" or "body scan") — slow, focused, eyes closed.
If you enjoy yoga
- ☐ Try dedicated sleep sequences like "bedtime yoga" or "restorative yoga" — 15–30 minutes per session is genuinely effective.
If you enjoy tai chi
- ☐ Tai chi and baduanjin lengthen the breath and flow smoothly — ideal for people who wake at night or feel anxious and tense. About 20 minutes per session is enough; rhythm matters, intensity doesn't.
- ☐ Practiced during the day, it also lifts daytime alertness and emotional stability.
If another form of exercise already helps you sleep, simply keep doing it — the type matters less than the effect.
One caution: it's generally advised to avoid vigorous exercise within 1–2 hours of bedtime, since elevated body temperature and adrenaline can delay sleep onset[12].
Conclusion
The key to better sleep isn't necessarily "training until you drop." For most poor sleepers, 15–30 minutes of slow daily movement — a yoga sequence, a tai chi set, a focused walk — slows the body and mind first, and sleep follows on its own.

正念运动(mind-body exercise)。说几个你熟悉的代表:瑜伽、太极、散步。
别小看这些慢悠悠的运动。它们真能帮你"白天慢慢动一动,晚上迷糊睡一觉"。
二、什么是"正念运动"
正念运动不是某一个具体项目,而是一类把注意力拉回当下、专注身体感受的运动。它的核心是三个关键词:
- 慢:动作节奏不快,不追求爆发力;
- 专注:不分心、不看手机、不想着"赶快做完";
- 呼吸同步:动作和呼吸配合,让大脑从"战斗/逃跑"模式切换到"休息/恢复"模式。
常见的正念运动包括:瑜伽、太极、普拉提、行走冥想式慢走、呼吸结合拉伸等。
三、研究怎么说:慢运动确实最能助眠
2025 年发表于 BMJ Evidence-Based Medicine 的一项系统综述与网络荟萃分析[6],梳理了 22 项高质量随机对照试验,共纳入 1348 名失眠患者,比较了 13 种不同的睡眠干预方式,其中 7 种为运动干预:
- 瑜伽
- 太极
- 步行或慢跑
- 有氧+力量训练
- 单独力量训练
- 有氧结合心理治疗
- 混合型有氧运动
分析发现:在各种运动方式中,慢悠悠的瑜伽、太极和步行/慢跑,助眠效果最为突出,排名是——瑜伽 > 太极 > 步行/慢跑。
在一些维度上,瑜伽的助眠效果甚至与失眠的一线干预手段——认知行为疗法(CBT)——差距不大。研究者因此总结:这类运动不仅能有效改善睡眠,未来还有望成为失眠的一线干预手段之一。

基于睡眠日记数据,与常规护理等对照组相比,瑜伽对多项睡眠指标均有积极影响:

虽然在睡眠时长上的提升不如前两者,但步行或慢跑(jogging,指比平时跑步更慢的慢跑)在改善白天状态方面效果明显:它能降低失眠严重度评分(ISI,分数越低睡眠越好),白天的疲劳、注意力不集中等症状有所缓解。
四、为什么"慢"运动反而有效?
瑜伽、太极这类正念运动,强度高低与个人技术和练习方式有很大关系。它的助眠效果,不是简单地把"身体累趴",背后还有更多的神经和生理机制。
01 · 调节神经系统,帮大脑"关灯"
以瑜伽为例,它在改善主观睡眠质量方面表现显著,很可能与其强调的身体觉察、呼吸控制与注意力训练密切相关。
神经生理学研究发现:瑜伽可能增强 GABA 系统的活性(GABA 是一种具有镇静作用的神经递质),同时抑制杏仁核的过度激活——杏仁核是大脑中处理恐惧、焦虑的重要区域[7, 8]。

刚入门的朋友
- ☐ 晚饭后散步 15 分钟,不看手机、不带耳机,专注感受脚步声+呼吸声——这其实就是"行走冥想",很适合作为睡前过渡。
- ☐ 睡前 10 分钟,做 3 个拉伸动作,配合深呼吸。网上有不少引导式音频/视频可以跟练(如"bedtime yoga""body scan"),缓慢、专注、闭眼感受即可。
喜欢瑜伽的朋友

喜欢太极的朋友
